Sport Please help me work out what nutritions I should aim for!

Hi I'm a 24 year old male. Weighing at 168pounds & am 6ft 1 in height
I'm trying to maintain my weight but put on more muscle (tone up!) but Ive been looking around everywhere for the target nutrition values I should aim for regarding: caleries, protein, carbs & fat. Please help?
I work out with weights 3/4 days a week & I run on 1 other day, should I have seperate target values on the days I work out, not work out?
Finally a friend advised that I should eat my main meal before working out as he heard that working out before then eating just stores up fat, etc when you sleep?
