i need some tips on training.

pretty much all my life i have prefered to sit down in front of a pc over training, but lately i have had an urge to start training. my general fitness isnt to bad. we have a round at school at 1.9 km wich i run at 7 minutes. my goal is to be able to run it at 6.30 minutes. i dont want to hurt myself, so i decided to ask for some help from someone expirienced. i have some questions:

1. how often should i run?

2. can you sugest a way to warm up/strecth before and after running?

3. can i hurt myself by training to much?

4. should i run interwalls or with a steady pace? (i genereally want better stamina, but i also want to increase my dashing speed)
